10-Week Jumper's Knee Return-to-Play Protocol
9 steps · about 20 minutes a day
- 0Commit. 10 weeks is optimistic but realistic with full commitment. Severe cases can take longer. Pause sport and regular training until pain drops, usually days to weeks. In season works too, but manage load carefully.
- 1Fuel the tendon. 20 g hydrolyzed collagen with 100 mg vitamin C, 30–60 min before each session. Blend it into a smoothie with frozen fruit.
- 2Isometric holds. Weeks 1–3
Body-weight split squat hold at a 90° front knee. Hold 30–60 s, rest 2 min, 3 sets per leg, max 10 min per leg. Twice a day, 6+ hours apart. Too painful? Use your arms for support, stand more upright, use both legs, or push your shin into your hands. Keep going until pain is 2–3/10 for a week. - 3Slow loading. Weeks 2–4
Dumbbell split squat to 90°, 4-7-4 tempo (4 s down, 7 s pause, 4 s up), 3 × 4–6 reps, moderate weight, 2 min rest. Push through the whole foot. Every other day. Keep body-weight holds twice on off days and once on lift days. Continue until pain is 1–2/10 for a week. - 4Push into it. When pain-free, add one 45 s split squat overcoming isometric (push into an immovable object) at 70% effort on lift days, inside the 10-minute cap. Build toward 85% for 10 s, 2 sets.
- 53-day rotation. 2–3 weeks
Lift day → iso day → elastic day. Reintroduce depth drops on elastic days. Keep the holds on lift and elastic days, 6+ hours apart. In season, practice or games replace elastic days. - 6Bounce back. Light hops on elastic days, building to higher hops and jumps until you can play virtually pain-free.
- 7Fix the root cause. Don't just treat symptoms. Release and heal the connective tissue with the Fascia Health Protocol and retrain how you move with the Fascia Connection exercises (both in the book).
- 8See it. Visualize the tendon rebuilding stronger than ever. Feel what it's like to play completely pain-free, like when you were a kid.
- 9Ask for a miracle. Ask Spirit to help you see it differently.
The rule: never above 2/10 pain during an exercise, and no more than 10 minutes of work + rest per leg per session.
